Protein for Weight Loss: How Much, and Which Kind
Protein does not burn fat. A calorie deficit does that, and protein is what makes the deficit survivable. Here is your gram target, the maths, and the carb numbers off all 50 tubs we track.
Protein does not burn fat. A calorie deficit does that.
What protein does is make the deficit survivable. It keeps you full when you are eating less, and it stops your body stripping muscle on the way down. Those two things are the difference between losing fat and just losing weight.
Here is the gram target, what a deficit actually looks like on an Indian plate, and which of the 50 protein tubs we track are genuinely low carb rather than just labelled that way.

Protein does not burn fat
Two mechanisms, both real, neither magic.
Fullness. Protein is the most satiating of the three macronutrients. The same calories from protein leave you less hungry than from carbohydrate or fat, which is why a higher protein deficit is easier to stick to. Adherence is the whole game in fat loss, and this is the lever that helps most.
Muscle. In a deficit your body will take some of the shortfall from muscle unless you give it reasons not to. Adequate protein plus resistance training is what pushes the loss toward fat. Skip both and a good chunk of what you lose is the tissue you wanted to keep.
There is a third, smaller effect: digesting protein burns more energy than digesting the other two. It is real and it is a rounding error next to the first two. Nobody lost weight on the thermic effect of protein.

If you are carrying a lot of weight, use a realistic goal weight rather than your current one. Fat tissue does not need protein, so multiplying 95 kg by 1.8 gives you a number you do not need and will struggle to eat. Work yours out in how much protein you actually need.
What a 500 calorie deficit looks like
A deficit of roughly 500 calories a day is the usual starting point. On an Indian plate that is smaller than people expect and it is mostly about the things nobody counts.
- Two teaspoons less oil in the cooking, around 90 calories
- One roti fewer at dinner, around 100
- Tea with less sugar, twice a day, around 60
- The evening biscuits or namkeen, around 150
- Swapping a sweetened drink for water, around 100
That is your 500 without touching the food you think of as your meal. Now the protein question: how do you keep protein high while total calories come down?
Where a shake fits in a deficit
Across the 50 protein tubs we track, a serving delivers 25 g of protein for somewhere between 104 and 151 calories. Two servings close 50 g of your target for roughly 250 calories. Getting the same 50 g from paneer would cost you around 820 calories. In a deficit, that difference is the entire argument for the tub.
The shake only works if it replaces something
This is where most people go wrong, and it is the reason "protein made me gain weight" stories exist.
One scoop added on top of everything you already eat is roughly 130 extra calories a day. Over a month that is about 3,900 calories, which is not nothing. Do it with full cream milk and you roughly double it.
A shake helps in a deficit when it takes the place of something: the evening namkeen, the second paratha, the sweetened coffee. It hurts when it joins them. Nothing about the powder decides which of those happens.
Which tubs are genuinely low carb
"Low carb" is a claim on a label. Here it is checked against the declared panels of the 50 protein tubs we track.

Two things stand out. The lowest carb tub on the shelf is an unflavoured whey isolate, which is not a coincidence: flavouring is where most of the carbohydrate arrives. And the cheapest low carb option is not a whey at all.
Isolate or concentrate when you are cutting
Isolates average 1.78 g of carbohydrate per serving across our catalogue against 4.35 g for everything else on the protein shelf. That is a real difference, and it works out to roughly ten calories a serving.
Ten calories. Against a 37 percent higher price per gram of protein.
So unless you are lactose sensitive, in which case the bloating article is the better read, concentrate is fine while cutting. Buying isolate for ten calories is paying a lot for very little. The full breakdown is in the full concentrate vs isolate breakdown.
The bigger lever is flavour: an unflavoured tub of either type beats a flavoured tub of the other on carbohydrate, and usually costs less too. See what is actually inside a scoop.
The tub that quietly ruins a cut
Worth saying plainly because it happens often. If you are trying to lose fat, do not buy a mass gainer by mistake.
Optimum Nutrition Serious Mass declares 1,243 calories and 254 g of carbohydrate in a 334 g serving. A whey serving is a median of 135 calories. One scoop of the wrong tub can undo an entire day of deficit.
The names are similar, the tubs sit on the same shelf, and the word "mass" reads as aspirational to a beginner. Check the calories per serving on the back before you buy anything.
What hitting your target costs a month
Suppose you are 70 kg and cutting, so aiming for about 126 g a day, with 55 g coming from food. That leaves about 71 g to find.

The gap between the cheapest and dearest route is over 11,000 rupees a month for the identical nutrient. That is worth two minutes of comparison, which is what protein powders under 2,000 rupees and the compare tool are for.
Protein and PCOS
PCOS makes weight management harder for many women, and protein comes up constantly in that conversation.
What current international guidance says is worth knowing: it does not recommend any one diet composition over another for weight management in PCOS, and emphasises that the best approach is the one a person can actually sustain. So there is no evidence based case for a specific PCOS protein powder, whatever the packaging says.
The general points still apply. Protein helps with fullness, and holding muscle while losing fat is useful for anyone. If you are watching sugar, note that 14 of the 50 tubs we track carry 2 g or more of sugar per serving, while 16 declare zero. That is a label you can check rather than a claim you have to trust.

Is it safe, and can you trust the tub?
On kidneys, a 2018 meta-analysis of 28 studies in adults without kidney disease found no change in kidney function at higher protein intakes. The detail, including what ICMR-NIN actually says, is in whether protein powder damages your kidneys.
On whether the tub contains what it claims, that is the more useful worry. How brands inflate protein numbers and what FSSAI approved actually means cover it.

The bottom line
Protein is not a fat burner. It is the thing that makes a calorie deficit tolerable and keeps the weight you lose from being muscle.
Aim for roughly 1.6 to 1.8 g per kg, make the shake replace something rather than join it, and buy an unflavoured tub if carbohydrate matters to you.

Common questions
Indirectly. It does not burn fat. What it does is keep you fuller than the same calories from carbohydrate or fat, and help you hold on to muscle while a calorie deficit removes weight. A shake added on top of your usual meals will add calories and work against you, so it only helps if it replaces something.
Around 1.6 to 1.8 g per kg of body weight is the usual range while losing fat, which is roughly 88 to 99 g for a 55 kg woman and 104 to 117 g at 65 kg. Vegetarians should add about a tenth. Those numbers are higher than the basic ICMR-NIN requirement because a deficit puts muscle at risk.
The one with the least attached to it that you can afford. Across the 50 protein tubs we track, isolates average 1.78 g of carbohydrate per serving against 4.35 g for everything else, and 16 tubs declare zero sugar. You can lose weight in a deficit without training, and protein still helps with fullness. Without resistance training, though, more of the weight you lose will come from muscle rather than fat. Protein limits that, and lifting limits it much more.
Isolate carries fewer carbohydrates and less fat, so slightly fewer calories for the same protein. Across our catalogue isolates average 1.78 g of carbohydrate per serving against 4.35 g for the rest, which is a difference of around 10 calories a serving. That is real but small, and isolate costs about 37 percent more per gram of protein. Concentrate is fine for most people cutting.
It works for some people as a short term tactic and it has costs. A shake is protein and little else, so you lose the fibre, the micronutrients and the chewing that makes a meal satisfying. If you do it, do it for one meal rather than several, and speak to a doctor or dietitian before using shakes as regular meal replacements.
Current international guidance on PCOS does not recommend any one diet composition over another for weight management, and says the best diet is the one a person can sustain. A higher protein intake can help with fullness and with holding muscle in a deficit, which applies to PCOS as it does to anyone. Discuss your own plan with your doctor, since PCOS management is individual.
